WARM-UP:
200m walk (embrace the cold OR 2:00 on rower, bike or jump rope)
:15 Samson stretch/leg
5-10 push-ups
5-10 ring rows
10 PVC good mornings
10 PVC pass throughs
10 PVC overhead squats
:15 Samson stretch/leg
5-10 push-ups or strict ring dips
5-10 ring rows or strict pull-ups
10 PVC good mornings
10 PVC pass throughs
10 PVC overhead squats
5 elbow-to-insteps/side
10 alternating scorpion stretches
10 alternating lying hip crossovers

WOD WARM-UP: 3 sets:
5 front squats
– Rest 1:00 between sets
– Build to workout load

WOD: 3 x 2:00 rounds
12 front squats (95/65)
Max burpee box jump-overs
Rest 2:00
– Step down from the box

Rx2 75/55
Rx3 65/45, Max burpee box step-overs

INTENDED STIMULUS
15+ total burpee box jump-overs
At least 1:00 of burpees per round, maintaining a pace of at least 5 burpees per minute, with advanced athletes pushing for 10+
Unbroken front squats in the first round and then no more than 2 sets in the final two rounds if needed
With built-in rest, each round should be an all-out effort
